Workout of the Day: Thursday 7-14-11

WOD 1: 5 rounds for time of:

  • Run 400m
  • 20 Deadlift (145/95)
  • 20 Push Ups
  • 10 Deadlifts (145/95)
  • 10 Push Ups

 

Max time = 30:00, Scaling deadlifts as follows. A: 75/45, B:105/65, C:145/95. Note, trainers will be keeping a close eye on your form and the second we see you loose the lumbar curve “flat back” we will drop the weight! Push ups are not on knees, ever and CFS. Use a box to raise your hands up to scale them as needed :)

Workout of the Day: Tuesday 7-12-11

SKILL: Sled Drag

WOD 1: Complete for time: (Max = 20:00)

  • 200m Lunges
  • 100 Overhead Squats (45/35)
  • Run 1 Mile (1600m)

A: Scale OHS as needed, 100m lunges. B/C: as written. E: 75/55 OHS.

WOD 2: AMRAP 8:00

  • 12 Push Ups
  • 12 Ring Rows

$$: 3 x backwards sprints between the speed bumps (about 50m).

Shayle’s Birthday WOD!

35 rounds for time of:

  • 1 Dead Lift
  • 1 Power Clean
  • 2 Weighted Lunges (bar in front rack position)
  • 5 Push Ups (hand release for E group)

Scaling weights: A: 65/45 B: 75/55 C: 95/65 E: 135/95

$$: 30 strict dead hang pull ups, 5 outside 50m sprints.

Workout of the Day: Friday 6-24-11

WOD 1: Max Bench Press.

Ok, we have never in nearly 1,000 WOD’s done this at CFS. So in the interest of variety and appeasing the gym mullets here you go! Every lift gets a spotter! Any lift over 225 lbs. gets a spotter on both ends of the bar! Team up and you have 12:00 to swell up your chesticles and strut like a globo gym-troll (without the mirrors sadly).

WOD 2: Complete all for time:

  • 5,000m Row
  • 200 Push Ups (oh yeah, making you pay for WOD 1).

Scaling groups: A: 3,000m/75 B: 4,000m/125 C: 5,000m/200. Split up the rowing and push ups any way you want!

$$: 3 partner sprints BACKWARDS.

WOD Guidelines (workout of the day)

Wear athletic shoes and apparel. Arrive 10 minutes early and introduce yourself to the other participants, start stretching (as best you know how). There is a basic warm up written on the white board... just start doing that and class will start at about 5 after.
